3 month lifting

If your just starting out with weight training, I suggest you start with the weight lifting routines listed below. The routines are there to help you get used to the feeling of weight training.

This is very important for the beginner because it helps your body to get a feel for the weight and movement. At first, weight training will feel very unnatural and it will take anywhere from one month to three months for your body to develop the right balance.
Remember, at this point, your weight training to get your body used to increasing levels of intensity. That is, with each workout, your body will start to develop a feel for the weight and will get a better sense of balance.

Once this happens, your body will start to respond by getting stronger and growing larger muscle mass. However, this takes time and patience so don't expect to build muscle mass right off the bat.
How long before you get out of the beginner stage and on to the intermediate stage? That depends on a variety of factors including age, gender, diet, and other factors but as long as you follow the weight training routines and be consistent with them, you will get there faster than sooner. For the beginner, maybe 3 to 6 months to advance to the intermediate stage.

Always remember this. If you truly want to get the most out of weight training, you need to constantly improve as time goes on. That is, if you can improve from workout to workout you will see the results you want.

10 WEEK MASS BUILDING PROGRAM

10 WEEK MASS BUILDING PROGRAM. This workout is designed to increase your muscle mass as much as possible in 10 weeks. The program works each muscle group hard once per week using mostly heavy compound exercises. You will train on a 4 day split routine, resting on Wednesdays and the weekends. To get the most out of this program you need to be eating BIG. Big meals, at least 5 times a day.



20-Minute Workout - Get Big Quick

The time you take to train doesn’t matter—the intensity does. Have only 20 minutes? No problem, as long as you’re ready for the roughest 20 minutes of your life. This workout uses some tough exercises and intensity techniques to make sure your muscles get the workout they need.
Directions
Perform the exercise pairs (marked “a” and “b”) in alternating fashion. You’ll do one set of a, rest as prescribed, then one set of b, rest, and repeat. Complete all sets for one pair and then go on to the next one.

1A Squat
Sets: 3 reps: 5–8 (as 1ó reps) rest: 60 sec.
Rest the bar along your upper back and hold it outside shoulder width. push your hips back to lower your body, pushing your knees out as you descend.
Go as low as you can while keeping the arch in your lower back. come halfway back up, descend again, and then come all the way up—that’s one rep.

1B Pullup
Sets: 3 reps: 1 isometric, 6–10 regular rest: 60 sec.
Hang from a pullup bar with your hands outside shoulder width and your palms facing away from you. pull yourself up until your chin is over the bar. Hold the top of your first rep for five seconds. lower yourself back down, and then complete 6 to 10 normal reps.

2A Back Extension w/ Dumbbell row
Sets: 2 reps: 10 rest: 0 sec.
lock your feet in a 45-degree back extension bench and make sure your hips are flush against the pad. Hold a dumbbell
in each hand and bend forward at the hips. lower your body until you feel your lower back is about to round. extend your hips to raise your torso
back up, and row the weights to your sides.

3A Fat Barbell Clean and Press
Sets: 2 reps: as many as possible rest: 45–60 sec.
Use grip sleeves, such as the Grip4orce (grip4orce.com), to make the bar thicker. You can also wrap a towel around it. Grip
the bar with hands at shoulder width hoisting it to shoulder level. press the bar overhead. Use a weight you can do for no more than 12 reps, and perform as many as possible each set.

3B Suspended Fall out
Sets: 2 reps: 25 rest: 45–60 sec.
Attach a suspension trainer to a sturdy object overhead and set the handles at about waist height. Hold the handles and stand behind the trainer. Keeping your core braced, allow yourself to lean forward and extend your arms—you’ll look like superman flying. Go as far as you can without your lower back sagging.

Although it's often neglected, the warm up is a quick and easy safeguard from any injury. The perfect warmup has five elements that are essential to maximize the benefits from the workout:

MOBILITY

Dynamic mobility is the body’s ability to move in multiple directions safely. Think of “mobility” as a combination between flexibility and strength. Dynamic mobility gently increases your range of motion, thus preventing injury.

MOVEMENT-PREP

Think of this like turning on your car before heading out for a drive. You need to turn on the parts of your brain that control the motions you’ll be doing in your workout. Why warm up with squats if you’re bench-pressing? Doing some pushups is a better alternative, plus they'll give you a little volume to stimulate muscle growth as well as strength increase.

PLIABILITY

Warmups increase blood flow, raise core temperature, and improve the pliability of muscles. The more pliable the muscle, the less likely for strain.

AWARENESS

Running through a warmup allows the body to adapt to specific movement patterns and minimize muscular imbalances.

JOINT INTEGRITY

In order to keep the joints healthy, your muscles need to be reminded that the ligaments and tendons they work with are elastic, and they won’t tear as long as form is good and the weight is appropriately heavy (or light) for the exercise being performed.

THE PERFECT WARMUP

Perform all moves in succession without resting in between.
1. Foam Roll: 2-3 minutes, focus on hamstrings, lats, and mid/lower back
2. Overhead Squat: 1 set, 10 reps
3. Jump Rope: 1 minute
4. Pushup: 1 set, 15 reps
5. Chinup: 1 set, 5 reps

Best exercises to get strong biceps

Starting working out, all guys dream about a big chest, ripped abs and huge biceps and triceps, and this article will be devoted particularly to getting big and strong biceps. Having strong biceps will not only allow you to beat others in arm wrestling, it’s also useful for showing off and many types of sports.
But unfortunately, many people go about building biceps the wrong way. They develop just medial part of biceps, neglecting other part, which is called the lateral head. But the problem is that ALL parts of your biceps must be built and developed, that’s why we are going to provide for you balanced biceps exercises.The basic of biceps exercises is a bicep curl. There are hundreds of different kinds of curls, which can be done with barbells and dumbbells.
To make your biceps strong, you can also perform chin ups. It’s a weight training exercise, which is performed with palms facing the body, while pull-ups are performed with your hands facing away from your body.
Don’t forget about doing seated biceps.
  1. Sit on the floor with your knees bent and your partner standing behind you. Extend your arms straight behind you with your palms facing each other. Your partner will hold your wrists for you. This will be the starting position.
  2. Attempt to flex your elbows, while your partner prevents any actual movement.
  3. After 10-20 seconds, relax your arms while your partner gently pulls your wrists up to stretch your biceps. Be sure to let your partner know when the stretch is appropriate to prevent injury or overstretching.
And add some brachialis – SMR exercise to your workout routine.
  1. Lie on your side, with your upper arm against the foam roller. The upper arm should be more or less aligned with your body, with the outside of the bicep pressed against the foam roller.
  2. Raise your hips off of the floor, supporting your weight on your arm and on your feet. Hold for 10-30 seconds, and then switch sides.
